An ADHD daily planner for adults: pick only 3 Musts.

Thirty things on the to-do list, zero done by evening. If that sounds familiar, the problem usually isn't you, it's the list. A long list makes every task look equally urgent, and that's exactly the kind of choice an ADHD brain finds hardest. The fix we use in ADHD Brain OS is simple: each day, pick only 3 Musts.

How the 3 Musts page works

Today's 3 Musts: the daily page from the ADHD Brain OS printable planner.
  1. Check your battery. Circle Full, Half or Low. It decides how big today's Musts can be.
  2. Pick 3 Musts. Three things that would make today count. Not the most urgent-looking, the ones that actually matter.
  3. Give each a tiny first step. Under two minutes, something you could do right now: "open the email", "log in, that's all", "shoes by the door".
  4. Time-box it. Write a time next to each Must and block it on the hour grid. Add travel and transition time, because things usually take longer than you think.
  5. Park new ideas. Every "oh, I should also…" goes in the parking lot, not into today. Things you want to buy go on the 72-hour wishlist.
  6. Tick, don't punish. Done is done. At the end of the day, unfinished Musts go to tomorrow, to the brain dump, or you let them go. Skipped days don't count against you.

An example day

Mon · battery: half
  • Reply to the landlord: first step "open the email", 10 min
  • Pay the phone bill: first step "log in, that's all", 5 min
  • 20-minute walk: first step "shoes by the door", 20 min

Parking lot: new headphones?? (72-hour list) · look up that recipe

Why 3, and not 5 or 10?

Three is small enough to hold in your head and big enough to make the day feel worth it. It forces a choice in the morning, when you have the most energy to make one, instead of re-deciding all day long. And it changes what "a good day" means: three things done is a win, even if the rest of the list is still there.

On a bad day, pick 1

Some days the battery is on Low. That's what the Low-battery day page is for: one Must, plus food and water. A daily planner that only works on good days isn't much use, so the system expects off days and makes coming back easy, with a restart page and a 5-minute weekly reset instead of a "start again on Monday" moment.

Paper, tablet or printable PDF?

Whatever you'll actually look at. Paper on the desk is hard to ignore; a tablet is always with you. The ADHD Brain OS planner is a printable, fillable PDF in A4 and US Letter, so you can print the daily page or write on it in GoodNotes or Notability. It's a hand-made paper planner system, not a Notion template or app, so there's nothing to set up or sync.
